as many rounds as possible(AMRAP) in 30 min:

5 ab roller
10 HR pushups
15 reverse grip rows
20 jump squats

continue this sequence as far as you can for 20 to 30 minutes(or however long you have) stupid hard workout

in case you are unfamiliar, you would do 21 reps of each exercise, then go back and do 15 of each, then 9

everytime you drop do 20 mountain climbers to get back on the dip bar


this is a mountain climber. Left/Right= one rep

70 small box jumps
60 pullups

30 windshield wipers
20 clapping pushups

atomic situps are like regular situps except your legs come up at the same time as your upper body does. its kind of like this http://www.youtube.com/watch?v=m4WeB4ru3AA except keep your feet on the ground throughout the whole exercise.

took me 54 minutes. beat it

yoga downward dog calf stretch

strength:
muscle ups or muscle up negatives

WOD:

800m run then
3 rounds for time of:

30 clapping pushups
30 flutterkicks(2 count)
30 burpees
30 close grip pullups
30 mountain climbers(2 count)
